A set of resistance bands is all you need for a complete full-body workout at home. Here's a routine that hits every major muscle group.

What You Need

  • 3 resistance bands: light (10-20 lbs), medium (25-40 lbs), heavy (50+ lbs)
  • A door anchor (or our steel wall mount for permanent installation)
  • Optional: band handles for grip comfort

Upper Body (20 minutes)

  • Chest Press: Anchor band at chest height, press forward. 3 sets of 12-15 reps with medium band.
  • Rows: Anchor at waist height, pull back squeezing shoulder blades. 3 sets of 12-15 reps with medium band.
  • Overhead Press: Stand on band, press overhead. 3 sets of 10-12 reps with light band.
  • Bicep Curls: Stand on band, curl up. 3 sets of 12-15 reps with light band.

Lower Body (15 minutes)

  • Squats: Stand on band, hold at shoulders, squat down. 3 sets of 15-20 reps with heavy band.
  • Glute Bridges: Loop band around knees, bridge up. 3 sets of 15-20 reps with medium band.
  • Lateral Walks: Loop band around ankles, side-step. 3 sets of 10 steps each direction with light band.

Core (10 minutes)

  • Pallof Press: Anchor at chest height, press band forward while resisting rotation. 3 sets of 10 reps per side with light band.
  • Woodchoppers: Anchor high, pull diagonally down across body. 3 sets of 12 reps per side with medium band.

Progression

When you can complete all sets and reps with good form, increase the band tension or add a fourth set. Progress takes time — focus on consistency over intensity, and you'll see results within 4-6 weeks.
